You stood in the supplement aisle and read six labels that said roughly the same thing in different fonts. Glycinate for calm. Citrate for absorption. Oxide because it was six dollars. You picked one, took it for three weeks, felt nothing, and quietly stopped.
Here's what the aisle doesn't tell you: the form on the front of the bottle is the last ten percent of this decision. The first ninety percent is how much elemental magnesium you're actually swallowing when you take it, and how much you were already getting from food.
Adults need 310–420 mg of total magnesium daily from all sources, about 320 mg for most adult women and 420 mg for most adult men, and an analysis of NHANES 2013–2016 data found that 48% of Americans of all ages take in less magnesium from food and beverages than their estimated average requirement. The shortfall is most pronounced in men aged 71 and older and in adolescents of both sexes.
Below is the decision hierarchy I wish someone had handed me eight years ago, the numbers from my own 90-day log including the ones that didn't go my way, and a straight account of where this evidence runs out.
The 60-Second Answer
- Glycinate if you want sleep support or daily repletion without gut effects. Citrate if you also want the bowel effect, or the lowest cost per milligram. Both are well-absorbed organic forms. The real difference is tolerability, not an absorption gap.
- The number on the front of the bottle is usually compound weight, not elemental magnesium. "Magnesium glycinate 500 mg" on the front of a jar is roughly 70 mg of actual magnesium.
- Adults need 310–420 mg total daily. The ceiling for supplements is 350 mg of elemental magnesium, lower than the target, because it excludes food entirely.
- Nearly half of Americans get less magnesium from food than their estimated requirement.
- Dietary magnesium is linked to lower all-cause mortality across more than a million people. Supplemental magnesium, pooled, is not. That gap should shape how you think about the whole category.

That's the decision. The rest of this article is why, plus the three things that matter more than which box you pick up.
Magnesium Glycinate Vs Citrate: What's Actually Different?
Two molecules, two jobs. The marketing makes this sound like a quality hierarchy. It isn't.
The Chemistry, In One Paragraph
Magnesium glycinate is magnesium bound to two molecules of the amino acid glycine, which is why it's also sold as magnesium bisglycinate same compound, different label. Magnesium citrate is magnesium bound to citric acid, and it's osmotically active, meaning unabsorbed citrate pulls water into your intestine.
That single difference drives everything downstream. One isn't better magnesium. One comes with a side effect some people want, and others really don't.
What The Head-To-Head Absorption Data Really Found
You've seen the claim that glycinate is 80% or 90% absorbed. Try tracing that number to a study, and you'll be at it a while.
NIH's position is broad and unglamorous: forms that dissolve well in liquid are absorbed more completely, and small studies have found the aspartate, citrate, lactate, and chloride forms more bioavailable than oxide and sulfate. Glycinate isn't named in that list.
The most-cited head-to-head human trial is Walker and colleagues, 2003: 46 healthy adults, 300 mg elemental magnesium daily as citrate, an amino-acid chelate, or oxide, for 60 days. The organic forms beat oxide; as expected, oxide was no different from placebo. But citrate came out ahead of the chelate, not behind it, producing the highest mean serum magnesium after both single-dose and 60-day supplementation.
One caveat that matters here: the paper specifies only "amino-acid chelate." It does not say magnesium bisglycinate. So this is evidence that citrate holds its own against a chelated form, not a clean glycinate-versus-citrate verdict.
Glycinate does have better evidence in one scenario: people with compromised absorption, such as after ileal resection, where a chelate appears to use transport pathways a damaged gut can still access. Real advantage, real population. Not evidence that a healthy 45-year-old absorbs twice as much.
The honest comparison is about tolerability and job-matching, not an absorption arms race.
Where Oxide Fits, And Where It Doesn't
Oxide has the highest elemental content and the worst absorption, and NIH lists it among the forms most commonly reported to cause diarrhea. Fine as a cheap laxative. Poor for daily repletion, and a common reason someone concludes magnesium "didn't work" for them.
Everything Else In The Aisle, In Sixty Seconds
Malate, taurate, orotate, chloride, and aspartate each get marketed with an organ attached: malate for fatigue, taurate for the heart. Human evidence separating them from one another is thin to nonexistent. Pick one of the three forms above. The rest of the aisle is organ-shaped marketing.
How To Tell Whether The Bottle Is Telling The Truth
The FDA doesn't approve supplements before sale, so label accuracy is on the manufacturer. Two things to check before you buy:
- A third-party verification mark: USP Verified, NSF Certified for Sport, or Informed Choice. These confirm the product contains what the label says and isn't contaminated. They're not a quality guarantee, but their absence tells you nobody independent has looked.
- An elemental magnesium figure in the Supplement Facts panel, stated next to the % Daily Value. If the panel only lists a compound weight, put it back.
Do This Now: For sleep or general repletion, buy glycinate. For constipation, buy citrate. If your current bottle says oxide and you're taking it for anything other than a laxative, replace it. Check for a USP or NSF mark while you're at it.
The Label Math: Why "500 Mg" Usually Isn't 500 Mg
This is where most people get quietly misled, and it happens on the front of the bottle.
Magnesium bisglycinate is roughly 14% elemental magnesium by weight, because most of the molecule is two glycine molecules. Citrate runs about 16%. Oxide is about 60%, which is why it's the cheap workhorse in multivitamins despite absorbing badly. (Figures calculated from molecular weight.)
- 500 mg of oxide ≈ 300 mg elemental, nearly the entire supplemental ceiling in one pill
- 500 mg of citrate ≈ 80 mg elemental
- 500 mg of glycinate ≈ 70 mg elemental
One important clarification. FDA labelling rules require the Supplement Facts panel to declare the amount of elemental magnesium, not the weight of the whole compound. So if the panel itself reads "Magnesium 500 mg," you are getting 500 mg elemental, and you're well over the supplemental ceiling. The trap is the front of the bottle, where "Magnesium Glycinate 500 mg" almost always means compound weight.
The rule: ignore the front label, find the elemental figure next to the % Daily Value, and treat that number as the one that counts.
Who's Actually Short On Magnesium And What It Does
Every article opens with the same line: magnesium is involved in over 300 enzyme reactions. True, and almost useless on its own.
The 300-Enzyme Role, Minus The Hand-Waving
Magnesium is a cofactor, which means certain enzymes cannot function without it. NIH lists its roles in protein synthesis, muscle and nerve function, blood glucose control, blood pressure regulation and energy production. It's also required to build DNA, RNA and glutathione, and it moves calcium and potassium across cell membranes, the process behind nerve conduction, muscle contraction and normal heart rhythm.
Magnesium isn't a supplement that does one thing. It's a prerequisite for many things working properly. Which is why fixing a shortfall feels diffuse, and why adding more when you're already fine feels like nothing.
"Deficiency" Is Rarer Than The Internet Claims. "Inadequacy" Is Not.
Frank deficiency in an otherwise healthy person is uncommon, because your kidneys reduce urinary excretion when stores drop. That's the part the ads leave out.
What's common is inadequate intake below the RDA, but above the level that produces obvious symptoms. The NHANES 2013–2016 analysis put 48% of Americans under their estimated average requirement, with men aged 71 and older and adolescent males and females most likely to fall short.
Most readers are probably not deficient. Many are plausibly under-fed on magnesium, which is a slower and quieter problem.
Who's Actually At Risk, And It Isn't Who's Buying.
Real risk doesn't sit with the people buying the most supplements. NIH flags four groups: people with GI disease (Crohn's, celiac, bowel resection); people with type 2 diabetes or insulin resistance, where higher kidney glucose increases urine output, and magnesium leaves with it; people with alcohol dependence; and older adults, whose intake drops, gut absorption drops, and renal excretion rises simultaneously. That last one is why "magnesium for seniors over 70" is a legitimate search, not a marketing invention.
Add two from the medication side: long-term proton pump inhibitor users, and people on loop or thiazide diuretics.
Knowing whether you have a gap is step one. Knowing how much of it you're allowed to fill with capsules is step two.
How Much Magnesium Should You Actually Take?
The RDA and the 350 Mg Ceiling, And Why They Look Backward
The Food and Nutrition Board sets the RDA at 400–420 mg for adult men and 310–320 mg for adult women. The Tolerable Upper Intake Level for supplemental magnesium is 350 mg.
Which looks like a typo. How is the ceiling below the target?
Because they measure different things, the RDA counts everything: food, water, supplements, medication. The UL counts only supplements and medication, because food magnesium isn't what gives you diarrhea. Healthy kidneys clear the excess from a spinach salad without complaint.
The limiting factor behind 350 mg is loose stools, not toxicity. Real toxicity generally involves very large doses, typically more than 5,000 mg per day of magnesium-containing laxatives and antacids or impaired kidney function.
What The Mortality Data Actually Says About Food Versus Pills
Here's the part the supplement aisle doesn't advertise.
A dose–response meta-analysis in Advances in Nutrition pooled 19 publications covering 1,168,756 participants and found dietary magnesium associated with lower all-cause and lower cancer mortality, roughly 6% lower all-cause mortality per additional 100 mg per day. The same analysis then examined supplemental and total magnesium intake and found no significant association with all-cause, cardiovascular, or cancer mortality. (It also found no significant association between dietary magnesium and cardiovascular mortality specifically.)
A separate meta-analysis of 40 cohorts covering more than a million people linked each 100 mg/day increment in dietary magnesium to 22% lower heart failure risk, 7% lower stroke risk, and about 10% lower all-cause mortality, though total cardiovascular disease was not significant.
These are observational associations, not proof of causation. People eating a lot of magnesium are eating beans, greens, nuts and whole grains, and they tend to do other things well. But the pattern is consistent, and the honest read cuts against how these products are sold.
The mortality data like magnesium from food. It gets noticeably quieter about magnesium from a bottle.
Setting Your Own Number
Your supplemental target isn't a fixed dose. It's whatever's left after food.
High-yield food sources, per NIH's table: pumpkin seeds (156 mg per ounce), chia seeds (111 mg), almonds (80 mg), boiled spinach (78 mg per half cup), cashews (74 mg), black beans (60 mg per half cup). Roughly 30–40% of dietary magnesium is absorbed. Two of those foods daily closes most of a typical gap.
Do This Now: Log everything you eat for three days and average it. Subtract that average from your RDA 420 mg if you're a man, 320 mg if you're a woman and make the difference your supplemental target. Cap it at 350 mg of elemental magnesium, and go lower if your gap is smaller. If the gap is 60 mg, take 60 mg. Then check your current bottle's Supplement Facts panel tonight: if it lists under 100 mg elemental per serving and you take one capsule, you've been taking a rounding error.
Which Magnesium Is Best For Sleep Vs Anxiety?
These two goals get lumped together constantly, and the evidence behind them is not equally strong.
What The Sleep Trials Actually Found: Effect Sizes, Not Headlines
The best recent test is a 2025 randomized, double-blind, placebo-controlled trial of magnesium bisglycinate in 155 adults aged 18–65 reporting poor sleep, using 250 mg elemental magnesium daily taken 30 to 60 minutes before bed, and measuring with the Insomnia Severity Index.
The magnesium group improved more than placebo at four weeks: −3.9 points versus −2.3. Significant, barely, at p = 0.049. The effect size was small, Cohen's d of 0.2.
Two further details matter, and most coverage skips both. No significant differences emerged in any of the secondary outcomes: sleep quality scales, fatigue, daytime sleepiness, mood, stress or anxiety. And the trial's exploratory analysis found the biggest improvements among participants with lower baseline dietary magnesium intake.
Two things follow. Magnesium for sleep is real but modest; it is not a sedative, and anyone selling it as one is overselling. And more usefully: magnesium helps most when you are short. Filling a full tank does very little.
Anxiety And Mood: The Evidence Is Thinner Than Your Feed Suggests
A 2024 systematic review in Cureus screened 860 papers on magnesium for anxiety and sleep and found just 15 interventional trials meeting inclusion criteria. Fifteen, for a supplement with millions of daily users.
To be fair to that review: most of the trials it did find were positive; five of eight sleep studies and five of seven anxiety studies reported improvement in at least one outcome. The problem isn't direction, it's volume and quality.
An earlier systematic review concluded the evidence suggests benefit for subjective anxiety in anxiety-prone groups, then stated plainly that the quality of that evidence is poor.
Depression has firmer footing. A 2023 meta-analysis of seven RCTs in 325 adults with depressive disorder found a significant reduction in depression scores, but the individual trials ran 12 to 66 participants over one to eight weeks. That's a real signal built on very small studies.
My read: magnesium is a low-cost, low-risk thing to try for anxiety if you're also short on it. It is not a treatment, and if anxiety is affecting your life, a mineral is the wrong tool to be optimizing.
L-Threonate And The Brain-Penetration Question
Magnesium L-threonate exists because most forms raise blood levels without meaningfully raising brain levels. It's the form with the most human research designed specifically around brain uptake.
The central cognition trial randomized 51 adults aged 50–70 with self-reported cognitive complaints to 1.5–2 g/day for 12 weeks and found improvement on a composite cognitive score. Caveats before you spend: 44 participants completed, single site, and the trial was funded by the company that developed the compound. There's also a 2024 randomized trial in 80 adults aged 35–55 that found improvements in sleep quality and daytime functioning over 21 days, also industry-funded, by the ingredient supplier.
That's the pattern with threonate: consistently positive, consistently funded by people who sell it, and independent replication is still limited. Threonate is also expensive and low in elemental magnesium, which makes it a poor way to fix a general shortfall. Use it for cognition, or don't use it.
Do This Now: For sleep, take your target dose of elemental magnesium glycinate 30–60 minutes before bed, the window used in the trial above, and give it four weeks before judging. If your dietary intake already exceeds 350 mg, expect very little.
What About Migraine, Blood Pressure, And Bone?
Three questions that come up constantly and don't fit neatly into the glycinate-versus-citrate frame.
Migraine: This is magnesium's strongest clinical indication. In their evidence-based guideline update, the American Academy of Neurology and the American Headache Society concluded that magnesium therapy is probably effective for migraine prevention. The catch is the dose: prophylactic protocols typically run around 600 mg/day, well above the 350 mg supplemental upper limit. NIH is explicit that this should be done only under a clinician's direction and supervision. This is not a self-managed protocol.
Blood pressure: Weaker than the marketing implies. A Cochrane review of 12 trials in 545 hypertensive participants found only a small reduction of about 2.2 mmHg diastolic. A larger meta-analysis of 22 studies found reductions of 3–4 mmHg systolic and 2–3 mmHg diastolic. In 2022, the FDA did approve a qualified health claim, which reads, in effect: adequate dietary magnesium may reduce the risk of high blood pressure, but the evidence is inconsistent and inconclusive. When the regulator writes its own hedge into the claim, take the hedge seriously.
Bone: Population studies find positive associations between magnesium intake and bone mineral density, and women with osteoporosis tend to have lower serum magnesium. Whether supplementing changes outcomes is unresolved. Adequate intake supports bone health; that's as far as the evidence goes.
My 90-Day Magnesium Experiment: What Moved, And What I Can't Claim
I switched from citrate to glycinate and tracked 90 days against the previous 90. Here's the log, including the parts that didn't go my way.
The Setup
Same tracker, same bedroom, same training block structure across both periods. My routines over those 180 days were consistent by the standards of someone who travels and races. I adjusted as best I could for bedroom temperature, travel nights, and hard-training days.
That's not a clean trial. It's one person, unblinded, with a known preference for the answer. Hold everything below to that standard.
What Changed And Why I Can't Tell You What Caused It
My average sleep score over 90 days on glycinate was 91. Over the previous 90 days on citrate, 86.
Five points, sustained over three months, is the largest single move I've logged in this data. But I can't attribute it, and I'm not going to pretend otherwise. Partway through the glycinate period, I also consolidated my dose to full dose immediately before bed, instead of four smaller doses across the day. Form and timing moved inside the same window. That's the exact error I warn against further down this page, and I made it in my own log.
So: five points is a real change in my data. It is not evidence that glycinate did it, and it is not evidence that timing did it either. It's a hypothesis with two candidate causes and no way to separate them.
What Didn't Change: HRV
My HRV averaged one point higher on glycinate.
I'm not calling that. Day-to-day variance in my HRV data swamps a single point, and anyone reporting a one-point shift as a finding is selling you something. If magnesium form moved my autonomic recovery, I couldn't see it.
The Variable I'd Test First If I Started Over
Of the two things I changed, the timing change is the one I'd isolate first because it's free, it takes one night to implement, and there's a mechanistic reason to think it matters. Split dosing exists mainly to manage GI tolerance, and glycinate mostly doesn't have that problem. If that's true, splitting a glycinate dose dilutes the one time of day it might matter for no benefit.
I can't tell you that's what moved my number. I can tell you it costs nothing to find out.
What I Got Wrong: The Cramping Observation
I also thought I was cramping less on glycinate during hard workout days. I wrote it down. I wanted it to be true.
Then I checked it against the 2020 Cochrane review on magnesium for skeletal muscle cramps, which pooled 11 trials and 735 participants. Its conclusion: magnesium is unlikely to provide clinically meaningful cramp prophylaxis in older adults, and the literature on pregnancy-associated cramps is conflicting. For exercise-associated cramps specifically, the reviewers found no randomized controlled trials at all. None.
So I have an observation with no supporting trial evidence, in a domain where the existing evidence points the other way. I'm reporting it as an open question, not a finding. If you're taking magnesium to stop cramping on the bike, the honest answer is that nobody has properly tested that.
One person's log is a hypothesis generator, not evidence. So what happens when you point this at the aging markers people actually care about?
Does Magnesium Change Biomarkers Of Aging?
This is where the longevity marketing gets furthest ahead of the data.
Telomeres: A Genuinely Messy Literature
A 2023 study of 172 South Australian adults found that low plasma magnesium, combined with high homocysteine and shorter sleep, was associated with accelerated telomere attrition. That's the study cited on every anti-aging supplement page. (Worth noting: the paper's abstract describes the cohort as elderly, while its methods give an age range of 35–65.)
What isn't cited: earlier work from an overlapping research group, O'Callaghan, Bull and Fenech, published in The Journal of Nutrition, Health & Aging, found a negative correlation between plasma magnesium and telomere length in older women (r = −0.61, P = 0.001). Higher plasma magnesium, shorter telomeres. Opposite direction.
Both can be true, since plasma magnesium is a poor proxy for tissue magnesium and telomere biology isn't a simple dose–response. But anyone telling you the telomere case for magnesium is settled hasn't read the second paper.
Inflammation: Where The RCT Signal Is Strongest
Here the evidence is better. A 2022 meta-analysis included 17 randomized controlled trials with 889 participants; the C-reactive protein analysis itself drew on 15 of those trials and 737 participants, and found that magnesium supplementation significantly decreased serum CRP. Heterogeneity was high (I² = 74.8%), so treat the size of the effect loosely. The same paper reported an increase in nitric oxide, but that came from just three studies and 194 participants too thin to build anything on.
CRP is a marker most longevity clinics already run; it's cheap, and it responds. If you want one measurable thing to watch while supplementing, that's it. Not telomeres.
What Magnesium Will Not Do To Your Epigenetic Age?
There is no credible evidence that magnesium supplementation moves a DNA methylation clock. Not GrimAge, not DunedinPACE, none of them.
A brand implying otherwise is extrapolating from mechanism to outcome, which is the most common way people get separated from their money here. Magnesium is a foundational nutrient. It is not a geroprotector.
If you're supplementing and want to track something, run hs-CRP on your next panel and again at 90 days. Skip telomere testing for this purpose; the magnesium literature can't support the interpretation.
How Do You Know If You're Actually Low?
Badly, is the short answer. And that isn't your doctor's fault.
Why Standard Serum Magnesium Is A Bad Test For Most People
Less than 1% of your body's magnesium sits in blood serum, and your body defends that number hard. Normal serum runs 0.75 to 0.95 mmol/L, with hypomagnesemia defined below 0.75.
NIH is direct: serum magnesium is the most commonly used method, and it has little correlation with total body magnesium or with tissue concentrations. Most of your magnesium is inside cells and in bone, where a blood draw can't see it.
A "normal" serum magnesium doesn't mean you're replete. It mostly means your kidneys work.
Nobody actually knows America's magnesium status. NHANES hasn't measured serum magnesium in its participants since 1974, the Nixon administration, and magnesium isn't part of routine electrolyte panels in hospitals or clinics. Every population-level claim you read, including the 48% figure in this article, is inferred from what people report eating.
RBC Magnesium: What It Can And Can't Tell You
Red blood cell magnesium is what most longevity clinics reach for instead, on the logic that it reflects intracellular stores better than serum.
Reasonable step up, still imperfect. NIH assesses that no single method erythrocyte, saliva, urine, ionized, or the loading test is considered satisfactory, and that comprehensive evaluation may require both lab results and a clinical assessment.
Order it for a baseline to track against yourself. Don't treat one number as a verdict.
The "7 Signs" Lists, And Which Signs Are Real
NIH's early signs are appetite loss, nausea, vomiting, fatigue, and weakness. As the deficiency worsens: numbness, tingling, muscle contractions and cramps, seizures, personality changes, abnormal heart rhythms, and coronary spasm.
Notice how nonspecific the early list is. Fatigue and weakness also describe poor sleep, low iron, hypothyroidism, overtraining, and being 47. Symptom lists are a terrible diagnostic tool here, which is exactly what makes them such good supplement ads.
Do This Now: Ask for RBC magnesium, not serum, and pair it with your three-day food count. If your doctor won't order it, most direct-to-consumer lab platforms will. Judge the result against your own follow-up number, not a population range.
How To Get Blood Panel Testing Done And Which Labs To Use
When Magnesium Is The Wrong Answer
Magnesium is one of the safer things in your cabinet, right up until it isn't.
Kidney Function Is The Hard Stop.
Your kidneys clear excess magnesium. When renal function is impaired, that ability drops, and toxicity risk rises.
Toxicity signs appear once serum concentrations climb well above normal, progressing from hypotension, nausea and flushing to muscle weakness, difficulty breathing, irregular heartbeat and cardiac arrest. Fatal cases have been reported, typically involving very large doses generally above 5,000 mg/day of magnesium-containing laxatives or antacids.
If you have chronic kidney disease or reduced eGFR, do not start magnesium without your physician. That one isn't boilerplate; it's the failure mode that actually kills people.
Pregnancy And Breastfeeding
The numbers in this article don't apply. The RDA rises in pregnancy (350–360 mg depending on age) and sits at 310–320 mg during lactation, and the 350 mg supplemental upper limit still applies. Pregnancy-associated leg cramps are also one of only two populations where Cochrane found any trials at all, and it judged that the literature was conflicting. If you're pregnant or breastfeeding, this is a conversation with your obstetric provider, not a decision to make from an article.
The Medications That Need Spacing
Two categories: drugs that magnesium interferes with, and drugs that drain your magnesium.
Magnesium reduces absorption of:
- Oral bisphosphonates like alendronate should be separated by at least 2 hours.
- Tetracycline and quinolone antibiotics: take the antibiotic at least 2 hours before, or 4 to 6 hours after, magnesium.
Drugs that lower your magnesium:
- Loop and thiazide diuretics increase urinary magnesium loss with chronic use.
- Proton pump inhibitors can cause hypomagnesemia after prolonged use, typically beyond a year. The FDA issued a safety communication advising clinicians to consider checking magnesium before starting long-term PPI treatment and periodically thereafter. In a quarter of the cases FDA reviewed, supplements didn't correct the problem, and the PPI had to be stopped.
If you've been on omeprazole for three years and nobody has checked your magnesium, that's a conversation worth having.
The Real Downside Of Glycinate
It isn't dangerous. It's inefficient and expensive.
At roughly 14% elemental magnesium, you need a physically larger dose to hit target, usually two or three capsules instead of one, and cost per elemental milligram runs higher than citrate. And if constipation is what's bothering you, glycinate's gentleness is the opposite of what you want.

Your One-Week Magnesium Protocol
Three layers, in order. Most people skip to layer three and wonder why nothing happened.
Layer 1: set the floor with food. Magnesium concentrates in green leafy vegetables, legumes, nuts, seeds, and whole grains. Refining grains strips most of it out, which is a decent one-line summary of why intake fell in the first place.
Layer 2: fix the timing. One consolidated dose, 30–60 minutes before bed, if sleep is your goal. Split dosing exists mainly to manage GI side effects, and glycinate mostly doesn't have them. Taking citrate for constipation? Morning instead.
Layer 3: match the form to the job. Use the table at the top. Glycinate for sleep and repletion, citrate for the bowel effect and cost, threonate only if cognition is the specific target. Then stop optimizing.
The 7-Day Build
- Day 1: Log everything you eat; note the magnesium-dense items.
- Day 2: Same. Add one high-magnesium food you'll actually eat repeatedly.
- Day 3: Same. Total the three days, divide by three. That's your food baseline.
- Day 4: Subtract your baseline from your RDA. That gap is your supplement target capped at 350 mg elemental, and smaller if your gap is smaller.
- Day 5: Buy the form matching your goal. Verify elemental content in the Supplement Facts panel, not the front label, and look for a USP or NSF mark.
- Day 6: Check your medication list for bisphosphonates, quinolones, PPIs, and diuretics. Set spacing, or book the conversation.
- Day 7: Take the full dose 30–60 minutes before bed. Start the 60-day clock.
How To Run Your Own Test Without Fooling Yourself
Everything useful I got out of my 180 days came from the design, not the supplement, including the part where the design failed. Four rules:
- Change one variable at a time. I changed form and timing in the same period, which cost me the ability to attribute either cleanly. Don't repeat that.
- Run 60 days minimum. Sleep data is noisy. Anything under a month is a mood, not a result.
- Write down your confounders before you start: travel, alcohol, bedroom temperature, hard training days. Deciding what counts as a confounder after seeing the data is how you talk yourself into a result.
- Pre-commit to what would change your mind. I decided a one-point HRV shift wouldn't count as evidence before I saw it. That's why I could report it honestly.
Form is the last ten percent. Dose, timing, and what's on your plate are the first ninety.
What To Ask A Clinic About Magnesium
If you're working with a longevity or functional medicine practice, three questions separate the ones doing real work from the ones selling a protocol:
- "Will you run RBC magnesium rather than serum, and can you explain why?" A blank look tells you something.
- "What's my hs-CRP, and will you retest in 90 days?" That's the marker with actual RCT support behind it.
- "Which of my current medications affect my magnesium status?" A clinic holding your full medication list that hasn't flagged a long-term PPI isn't reading it.

How Much Magnesium Should I Take Daily?
Adults need 310–420 mg total daily from all sources, with supplements at or below 350 mg elemental unless a clinician directs otherwise. Set your supplemental dose by subtracting your food intake from your RDA, rather than picking a round number. Prioritize food: mortality associations are strongest for dietary magnesium, and pooled data on supplemental magnesium hasn't shown the same link.
What Is The Healthiest Form Of Magnesium To Take?
It depends on your goal: glycinate for sleep and daily repletion, citrate if you also want the bowel effect or a lower cost per milligram, L-threonate only if cognition is the specific target. There's no single healthiest form. Magnesium oxide is the one worth avoiding for general use, because it absorbs poorly.
Magnesium Glycinate Vs Citrate: What's Actually Different?
Glycinate binds magnesium to two glycine molecules and rarely loosens stools. Citrate binds it to citric acid and is osmotically active, drawing water into the intestine. Both are well-absorbed organic forms. The real difference is tolerability and job-matching, not a large absorption gap.
Should I Take Magnesium In The Morning Or At Night?
At night, if sleep is your goal, the 2025 bisglycinate trial dosed 30 to 60 minutes before bed. Take citrate in the morning if you're using it for constipation, so the bowel effect doesn't wake you. If you split doses to manage stomach upset, consistency matters more than the exact hour.
How Long Does Magnesium Take To Work?
Give it four weeks before judging sleep effects; the 2025 trial measured its primary outcome at four weeks. Citrate's laxative effect is much faster, often within a day. If you've taken it for three months with no change, check the elemental dose in your Supplement Facts panel before you change forms.
Which Magnesium Is Best For Leg Cramps, Citrate Or Glycinate?
Neither has strong support. The 2020 Cochrane review concluded magnesium is unlikely to provide clinically meaningful cramp prophylaxis in older adults, and found no randomized trials at all for exercise-associated cramps. If you try it, treat it as an experiment rather than a solution.
Does Magnesium Help With Migraines?
Possibly. The American Academy of Neurology and the American Headache Society consider magnesium probably effective for migraine prevention. But the doses used in those studies exceed the 350 mg supplemental upper limit, so this is one to run through a clinician rather than self-manage.
What Is The Downside Of Magnesium Glycinate?
Low elemental content, about 14% by weight, so you need more capsules to reach a target dose, and cost per elemental milligram runs higher than citrate. It also lacks the laxative effect, which matters if constipation is what you were treating.
Can I Take Magnesium Glycinate And Citrate Together?
Yes. Add the elemental amounts together and keep the combined supplemental total at or below 350 mg. Combining mainly makes sense if you want glycinate's tolerability plus some of citrate's bowel effect. Otherwise, one form is simpler.
What Are The 7 Signs Your Body Needs Magnesium?
There's no official list of seven. NIH describes early signs as appetite loss, nausea, vomiting, fatigue and weakness, with numbness, cramps, personality changes and abnormal heart rhythms in advanced deficiency. All are nonspecific, and most people with low intake have no symptoms at all, which is why symptom checklists make poor diagnostic tools.
Why Shouldn't You Take Magnesium Every Day?
Most healthy adults can. Daily use becomes a problem with impaired kidney function, since the kidneys clear excess magnesium, or when high supplemental doses cause ongoing diarrhea. Anyone with reduced eGFR should not supplement without physician oversight.
Does Magnesium Supplementation Change Biomarkers Of Aging?
Inflammation shows the clearest signal: a meta-analysis of randomized trials found magnesium reduced C-reactive protein, though heterogeneity was high. Telomere findings are inconsistent, with studies pointing in opposite directions. No credible evidence shows magnesium moving an epigenetic age clock.
Is Magnesium Safe With My Prescription Medication?
Ask your pharmacist with your full list in hand. NIH documents interactions with bisphosphonates and with tetracycline and quinolone antibiotics, and notes that diuretics and long-term proton pump inhibitors can deplete magnesium. Spacing doses by several hours resolves most absorption conflicts, but that call belongs to your prescriber.
The Bottom Line
Magnesium is one of the few supplements where the population-level case is strong, and the individual case depends almost entirely on whether you were short to begin with. Half the country is under the estimated requirement. If you're in that half, this deserves your attention. If you're eating black beans and pumpkin seeds most days, the upside is smaller than the marketing suggests.
Get the floor right with food. Work out your actual gap instead of buying a round number. Consolidate your dose and put it before bed. Then argue about glycinate versus citrate, and when you do, remember that the closest thing we have to a head-to-head trial favoured citrate over a chelated form, not the other way round.
My own 180 days moved my sleep score five points and my HRV essentially not at all, and I changed two variables at once, so I can't tell you which one did it. What I came away with is a hypothesis worth testing: that when you take it may matter more than which one you buy. It takes one night to try, and it costs nothing.
That's usually how this goes. The expensive decision gets all the attention, and the free one may be doing most of the work.
